Shift work: what it does to your body, and what your tracker gets wrong

About one worker in five in Europe does some form of shift work, and the health literature on it is unusually blunt. It is also the group least well served by sleep tracking, because almost every app that reads a ring quietly assumes you sleep when it is dark. Both problems are worth separating: one is about your body, the other is only about software.

What your body clock is actually doing

A master clock in the hypothalamus, set mostly by light, drives a daily rhythm in core temperature, cortisol, melatonin, alertness and digestion. Night work asks you to be awake in the trough of that rhythm and asleep at its rising edge, which is why daytime sleep after a night shift typically runs shorter and lighter than the same person’s night sleep — often by one to three hours. You are not sleeping badly because you lack discipline. You are sleeping against a signal that is telling your body to wake up.

What the research supports, and how worried to be

The International Agency for Research on Cancer classifies shift work involving circadian disruption as probably carcinogenic to humans, and observational studies link long-term shift work with raised cardiometabolic and mood risk. That deserves context rather than alarm. The studies are observational and heavily confounded — shift work correlates with income, diet, smoking, light exposure and access to care — and the per-person effect sizes are modest. The honest reading is that there is a real signal at population level, not a prognosis for any individual, and that much of the risk appears to travel through sleep loss and misalignment, which are partly modifiable.

Where a sleep tracker gets you wrong

Rings record sessions; the app decides which one was “the night”. Most apps take the longest sleep inside a calendar day and label it last night, which is fine for day workers and quietly wrong for you. A sleep from nine in the morning until three in the afternoon gets filed against a day, your bedtime reads 09:00, your bedtime-consistency metric looks catastrophic, and anything built on the gap between your work days and your free days stops meaning what it says. Which numbers still mean something

The ones anchored to your physiology rather than to the clock. Total sleep, sleep efficiency, resting heart rate, the HRV trend and temperature deviation all keep their meaning on a rotating schedule, because they compare you against yourself. What changes is the unit of comparison: a block of night shifts against a block of days tells you far more than any single day does, and readiness reading low in the first days after a rotation flips is the score describing your situation accurately rather than malfunctioning. What no consumer device can give you is your circadian phase — it knows when you slept, not where your internal clock is pointing.

What actually helps

The occupational-health literature is reasonably consistent on a few things. Forward-rotating schedules — mornings to evenings to nights — are tolerated better than backward ones. Bright light during the shift and dark glasses on the journey home help hold the shift in place rather than half-flipping every rotation. A blackout bedroom and a daytime sleep window kept at the same hours matter more than total darkness discipline on any one day. A short nap before a night shift buys measurable alertness, and caffeine early in the shift rather than in its final hours protects the sleep that follows. Frequently asked questions

Is shift work really that bad for you?
There is a real association in the population data, including the IARC classification of circadian-disrupting shift work as probably carcinogenic, but the studies are observational and confounded and the individual effect sizes are modest. It is a reason to protect sleep and light exposure deliberately, not a reason to read a diagnosis into your own schedule.
Should I sleep in one block or split it?
Both are used successfully. A single anchored block is simpler and easier to keep consistent, while a split — a few hours after the shift plus a nap before the next — suits people who cannot stay asleep through a bright afternoon. The consistency of whichever pattern you choose usually matters more than the pattern itself.
Why does my tracker say my bedtime is 9am?
Because it was. Bedtime is read from when your main sleep began, and on a night-shift schedule that is the morning. The number is correct; what breaks is any metric that assumes bedtimes cluster in the evening, such as bedtime consistency or social jetlag. Compare blocks of similar shifts against each other instead.
