Morning light: the cheapest sleep intervention, and how to verify it
“Get morning light” has become the most-repeated sleep advice going, which usually means it is about to be oversold. In this case the underlying mechanism is solid and the reason it fails for people is almost always the same: they do it indoors, where there is nowhere near enough light for the body clock to notice.

The number that explains everything
Indoor lighting typically delivers something like 100–500 lux. Sitting right beside a window might give you 1,000. Outdoors on a grey, overcast morning you are standing in several thousand, and in direct sun it runs to tens of thousands. Your circadian system responds to intensity and duration, so the difference between “I opened the curtains” and “I went outside” is not a matter of degree — it is one or two orders of magnitude. Almost every failed attempt at this advice is an indoor attempt.
Why the timing matters more than the total
The clock is not equally sensitive all day. Light in the early part of your biological morning pulls your rhythm earlier; light late in the evening pushes it later. That asymmetry is the whole lever. Getting bright light within roughly the first hour of waking is what advances the system, which is why the advice specifies morning rather than simply “more daylight”. Evening light does the opposite, and a bright screen-lit night can quietly undo a good morning habit.
What it actually changes
Three things, in rough order of reliability. Sleep timing: you get sleepy earlier and, over a week or two, fall asleep earlier without trying. Consistency: your bedtime and wake time stop drifting, which matters more for how you feel than total hours does. Alertness: the morning itself feels less foggy, which is partly the light and partly having been upright and moving. What it does not usually do is add sleep hours — it moves the window rather than lengthening it.
How to test it on your own data
Run it for three weeks, tagging the days you get outside within an hour of waking. The metric to watch is not total sleep but sleep timing and its variability — the midpoint of your night and how much it wanders. Sleep latency is worth a look too. If your bedtime drifts earlier and the spread between your earliest and latest nights narrows, the habit is working, whether or not you slept a minute longer. Compare the tagged days against your own baseline, not against a number from an article.
The practical version
Ten to thirty minutes outside within an hour of waking, on most days, no sunglasses, and cloud cover is not a reason to skip it — an overcast morning still buries any indoor lighting you own. Combine it with something you were going to do anyway: coffee on a doorstep, the first part of a commute, walking a dog. If you genuinely cannot get outside — winter darkness at high latitudes, a shift schedule — a dedicated light box is the substitute with actual evidence, and its use is worth discussing with a clinician if you have bipolar disorder or an eye condition.
