Your melatonin window: when your body actually wants to sleep
There’s a nightly window when your brain begins releasing melatonin and the door to sleep swings open. Lie down inside it and sleep comes easily; lie down two hours early and you stare at the ceiling. Most “insomnia” at the front of the night is really a mismatch between bedtime and this window — and you can find yours without a lab.

What the melatonin window is
As evening falls and light dims, the pineal gland starts secreting melatonin — the hormone that tells your body night has arrived. This isn’t the moment you fall asleep; it’s the moment the runway opens. In healthy sleepers, melatonin onset precedes actual sleep onset by roughly two hours. That two-hour stretch is your melatonin window: the time to be winding down and heading toward bed, not starting a new episode.
Why going to bed early backfires
If your body doesn’t begin its melatonin rise until 11 p.m., getting into bed at 9 to “catch up” lands you squarely in the wake-maintenance zone — a stretch in the couple of hours before melatonin onset when the circadian system is actively pushing alertness. You lie there wired, conclude you “can’t sleep,” and start to dread the bed. The fix usually isn’t more effort; it’s aligning bedtime with the window instead of an hour on the clock.
Finding your own window
You can’t see melatonin directly, but you can infer the window from your own sleep-onset time. Look at when you actually fall asleep on nights with no alarm pressure and no alcohol — the average is a good anchor. Subtract about two hours and you have a rough estimate of when your melatonin starts rising; that’s when the lights should be low and the screens down. A late but consistent onset isn’t a flaw to fix — it’s your chronotype, and the point is to work with it.
Light is the master switch
The window isn’t fixed in stone — light moves it. Bright light in the evening, especially the blue-rich light of screens and overhead LEDs, delays melatonin onset and pushes the window later. Morning light does the opposite, nudging it earlier. If you want to shift your window forward, the highest-leverage moves are dimming the two hours before bed and getting bright light soon after you wake — far more effective than simply trying to fall asleep sooner.
Where melatonin supplements fit
For someone whose window runs genuinely late, a low dose of melatonin taken well before bedtime — not at lights-out — can nudge the clock earlier, because timing, not dose, is the lever (Auger et al., AASM guideline, 2015; van Geijlswijk et al., 2010). Taken at bedtime as a sedative it does little; taken hours ahead as a timing signal it can help phase-advance a delayed clock. Worth discussing with a clinician before starting, and pairing with morning light.
