Breathing exercises to raise HRV: what works and what it actually changes

Slow breathing is the one intervention that moves heart rate variability on command. Breathe at around six breaths a minute and your HRV climbs within a minute or two, every time, in almost everyone. That effect is real and well documented — and it is also routinely oversold, because the number that goes up during the session is not the number your ring reports in the morning.

Why slow breathing moves HRV so reliably

Your heart rate already rises slightly as you inhale and falls as you exhale — respiratory sinus arrhythmia. Breathing slowly exaggerates that swing, and since HRV is a measure of beat-to-beat variation, exaggerating the swing raises the number almost mechanically. Around six breaths per minute the effect peaks for most people, because the breathing rhythm lines up with the body’s natural blood-pressure oscillation. This is why any protocol landing near that rate — box breathing, 4-7-8, coherent breathing — produces a similar result. The specific pattern matters far less than the rate.

The claim that holds up

HRV biofeedback — slow breathing with a live readout, practised regularly — has a reasonable evidence base for reducing symptoms of stress and anxiety, and it is used clinically for exactly that. The mechanism is plausible, the studies are real, and the intervention is free and carries no risk. If your reason for doing it is that it makes you feel calmer and that carries into your evening, you do not need a wearable to tell you whether it worked.

The claim that gets ahead of the evidence

The much bigger claim — that a daily breathing practice raises your overnight HRV baseline — is far less well supported. Evidence for a lasting shift in resting HRV is mixed and the effects reported tend to be small. This matters because the overnight number is the one your ring shows you, and it is driven mostly by things breathing does not touch: alcohol, illness, training load, sleep debt, cycle phase, heat. A session that triples your HRV for ten minutes can leave the morning figure completely unmoved, and that is not a failure of the practice.

How to actually do it

Breathe at roughly six breaths a minute — a five-second inhale and a five-second exhale is close enough, and a slightly longer exhale is fine. Nose breathing, relaxed belly, no straining. Five to ten minutes is a normal session. Do not chase a longer breath-hold or a more elaborate pattern; the rate is the active ingredient and the rest is decoration. If you feel light-headed you are breathing too deeply rather than too slowly — reduce the volume, keep the pace.

Testing it against your own data

Two different tests, because there are two different claims. For the acute effect, you do not need weeks: any live HRV readout will show it inside two minutes. For the baseline claim, run it properly — four weeks of daily practice, nothing else deliberately changed, then compare your rolling overnight HRV average against the four weeks before. Judge the average, never a single morning. If it has not moved, you have learned something useful and cheap: keep the practice for how it makes you feel, and stop expecting the ring to confirm it.
