Why a late meal collides with sleep
Falling asleep requires core temperature to drop and metabolic activity to settle. Digestion pushes both the other way: it produces heat, raises heart rate, and keeps the gut working for hours. Lying down soon afterwards adds reflux risk on top, which fragments sleep in a way people often blame on stress. None of this is subtle physiology — it is the same reason a large meal makes you feel warm and heavy an hour later.
What the research supports
Studies of late eating fairly consistently find shorter or more fragmented sleep and a lower proportion of deep sleep, with larger meals producing larger effects. There is also a circadian angle: eating late shifts signals to the peripheral clocks in your liver and gut, which can put them out of step with the master clock set by light. The strength of the evidence varies by outcome — the effect on sleep onset and overnight heart rate is better supported than precise claims about stage percentages — but the direction is consistent enough to act on.
What it looks like in your data
The clearest fingerprint is an elevated overnight heart rate, particularly in the first hours of the night, with a resting rate that bottoms out later than usual. HRV is often suppressed alongside it. Sleep efficiency tends to fall because of more brief awakenings, and deep sleep in the first cycles — normally the deepest — is where the loss concentrates. If your ring shows a good total sleep time but a night that still felt poor, meal timing is worth checking before anything more exotic.
The confounders worth ruling out first
Late meals rarely arrive alone. They come with alcohol, with a later bedtime, with a social evening, and often with more food than usual. Any of those alone would move your numbers, so a single bad night after a late dinner proves nothing. Alcohol in particular has a far larger and better-documented effect on HRV and REM than food timing does — if both were present, the drink is the more likely culprit.
Finding your own cutoff
The common advice is to finish eating two to three hours before bed, which is a reasonable starting point rather than a rule. Test it properly: two weeks with a consistent cutoff and two weeks without, keeping bedtime, caffeine and alcohol as steady as you can, and compare rolling averages rather than individual nights. Watch overnight heart rate and sleep efficiency in particular — they respond faster and more clearly than stage percentages. Some people find a large effect and some find almost none, and knowing which you are is worth four weeks.
