Morning or evening exercise: does the time of day matter?
Almost every sleep-hygiene list tells you not to exercise in the evening. A 2019 meta-analysis went looking for that effect in healthy people and did not find it: evening exercise did not harm sleep on average, and on some measures improved it. What the same analysis did find were two specific conditions under which a late session genuinely costs you — and neither of them is the clock.

The rule, and what the evidence says instead
The advice against evening training is old, widely repeated, and largely unsupported. Pooling the trials in healthy participants, evening exercise slightly increased slow-wave sleep and delayed the onset of the first REM period, while reducing the lightest stage of sleep. Those are small changes, and if anything they point the wrong way for the folk rule: the night after an evening session looked marginally deeper, not worse.
So the blanket instruction is not supported. If training in the evening is what fits your life, the literature does not ask you to stop.
The two things that do cost you
The same analysis found two moderators that mattered. The first is body temperature at bedtime: a higher temperature going to bed was associated with worse sleep efficiency and more time awake after falling asleep. Sleep onset depends on core temperature falling, and finishing a hard session forty minutes before lying down works against that mechanism directly.
The second is how hard the session was relative to what you normally do. A high physical stress — intensity out of proportion to your usual training — was likewise associated with worse efficiency and more waking. Note the framing: it is not absolute intensity, it is unfamiliar intensity. The same interval session is a different event for someone who does it weekly and for someone attempting it for the first time in a year.
Which turns the rule into something usable
Not "do not train late" but "do not arrive at bed hot, and do not do something unusually hard right before it". That gives you concrete levers: leave enough time to cool down, shower cool rather than hot, keep the bedroom on the cool side, and put your genuinely novel or maximal sessions earlier in the week or the day rather than at 21:00 on a Tuesday.
What about performance in the morning?
Different question, and the honest answer is that most people are physically better later in the day — core temperature, muscle temperature and reaction time all peak in the afternoon or early evening. Training in the morning is usually a scheduling and consistency decision rather than a physiological one, and consistency generally wins: the session you actually do beats the one at the theoretically optimal hour.
There is one real advantage to the morning that has nothing to do with muscles. Getting outside early puts bright light into your eyes at the point in the circadian cycle where it pulls your clock earlier — the same mechanism that makes morning light the strongest lever anyone has over sleep timing. If your problem is drifting later and later, a morning session solves two things at once.
Testing it on your own data
This is an unusually good self-experiment, because the effect is individual and the outcome is measured every night anyway. Keep the sessions the same and move the time: two weeks of evening training, two weeks of morning, marked as periods rather than tagged day by day. Then compare sleep onset, wake time after sleep onset and overnight resting heart rate against your own baseline in Vitra, computed on your own machine.
One thing to hold steady while you do it: total load. Moving sessions around is a timing experiment, and quietly adding volume on top turns it into a different one — the consensus statement on overreaching is a reminder that load without adequate recovery is its own effect, and it will happily disguise itself as a result about the clock.
